I can't even back up my data and now I can't export my data without upgrading my plan.

Sounds like you've hit the data transfer (Egress) allowance for the free plan which is 5 GiB per month:
https://neon.tech/docs/introduction/plans#free-tierAs per the error message that you are getting, you should be able to export your data if you upgrade your plan. With the other plans, you will not have such a limit. Alternatively, if you don't want to upgrade your plan, the monthly data transfer allowance will be reset during the next billing cycle.
